Everything else in the endurance catalog trains the aerobic system. This session doesn't. It exists because there is a part of you that easy volume, threshold and even VO2max work never reach, and that part quietly disappears if nothing asks for it.

Fifteen seconds, absolutely flat out, then two minutes of nothing. Repeated six to ten times. That is the whole workout.


What Fifteen Seconds Actually Trains

Maximal efforts recruit motor units that submaximal efforts leave alone. No amount of riding at 70% of your maximum heart rate will ask your highest-threshold fast-twitch fibres to do anything, because they are only recruited when the demand is genuinely maximal. Train aerobically for months without ever going all-out and those fibres are not lost, but the neural pathway to them gets slow and unpractised.

What you build here is recruitment and rate of force development — how much of yourself you can switch on, and how fast. That has an obvious payoff in what you can do on a bike, and a less obvious one underneath it: the same submaximal effort feels easier when your ceiling of available force is higher, because you are using a smaller fraction of it.

It is also the session that ages best. Peak power declines faster with age than aerobic capacity does, and it declines fastest in people who never use it. Fifteen seconds, once a week, is a very cheap insurance policy.


Why It Costs Almost Nothing

Fifteen seconds is short enough to run almost entirely on stored phosphocreatine — the fuel already sitting in the muscle, available instantly, requiring no oxygen and producing very little lactate. Two minutes is long enough to restore most of it.

So you finish a maximal session barely out of breath, with heart rate that never approached its ceiling and blood lactate that never really climbed. Metabolically, this session is almost free.

It is not free for the nervous system. That is where maximal recruitment is expensive, and it is why the reps stay few and the recoveries stay long. Treat it as a hard session in how you place it in the week, even though it will not feel like one while you are doing it.


The Honest Limit

Bike sprints build bike power. They do not build tendon stiffness, they do not train the stretch-shortening cycle, and they will not improve how your foot interacts with the ground, because on a bike nothing lands. If those are what you need, hill sprints on foot are the session that gives them — and no amount of bike sprinting substitutes.

We say that plainly rather than overselling the transfer. This is a real session for a real quality, and the quality is neuromuscular power, expressed on the bike.


How to Do It

Arrive properly warm. Fifteen to twenty minutes of easy riding, then two or three build-ups of ten seconds at maybe eighty percent, before anything maximal. A cold maximal effort is where injuries come from.

Rolling start, moderate-to-large gear. Start from a steady 20 to 25 km/h in a gear big enough that you have something to push against, then go. Not so big that you are grinding at 50 rpm — you should be able to accelerate the cadence, not just strain against the pedals.

Fifteen seconds, everything you have. Seated or standing, whichever you prefer. If you stand, keep the bike steady under you rather than throwing it side to side. Hands in the drops or on the hoods, never on the tops.

Two full minutes of easy spinning. Light pressure, high cadence, breathing back to normal. This is not optional and it is not a place to save time — an under-recovered sprint is a submaximal effort, which is the one thing this session must never be.

Stop the moment quality drops. Six to ten reps. If a sprint feels slower, heavier, or you cannot get the cadence up the way you did on the previous one, the session is over. There is nothing to gain from tired repetitions and the neural cost keeps rising.

Somewhere safe and straight. A quiet flat road, a closed loop, or a trainer. Not in traffic, not into a bend, not on a wet descent. A slight uphill is good — it caps your speed for you, which is what makes a maximal effort safe.


Practical Guidelines

  • Structure: 15 to 20 minute warm-up with build-ups · 6 to 10 × 15 seconds maximal, 2 minutes easy between · 8 to 12 minute cool-down.
  • Total: 35 to 50 minutes.
  • Intensity: all-out. RPE 10. There is no heart-rate target and nothing to pace.
  • Frequency: once a week, base and build phases. Not in taper or race weeks.
  • Placement: treat as a hard day for scheduling even though it will not feel hard. Not next to another quality session.
  • Stop early rather than late. Ending at six good sprints beats ten with four bad ones.
