The aerobic ride is the same session as the easy run. Same intent, same physiology, same place in the week. What changes is the bill.
Running charges you twice for aerobic work: once through the heart and lungs, which is the part you wanted, and once through the tissue, which is the part you tolerate. Every stride is a landing, and the landing is what caps how much easy volume a body will take before something complains. The bike removes the second charge entirely. Nothing lands. There is no eccentric braking, no ground reaction, no impact accumulating in bone and tendon. You get the aerobic half and you don't pay the mechanical half.
That is the whole case for the ride, and it is a strong one.
Why Your Heart Rate Is Lower Here
The most common way to get this session wrong is to import your running numbers.
At the same perceived effort, most people's heart rate on a bike sits five to ten beats below their running heart rate. This is not a fitness difference and it is not a measurement error. Two things cause it. You are seated, so the heart is not fighting to return blood from a body bouncing against gravity. And you are recruiting less muscle — cycling is largely quadriceps and glutes, while running loads the whole posterior chain, the calves, the trunk and the arms. Less muscle asking for blood means less cardiac output at the same subjective effort.
So the numbers move. Where an easy run sits at 65 to 80% of maximum heart rate, an easy ride sits at 62 to 76% of that same maximum. We keep your maximum as one number — the one running gave us — and shift the bands rather than pretending you have two hearts.
If you chase your running easy heart rate on a bike, you will ride considerably harder than easy, and you will have converted the session's whole advantage into fatigue.
The Failure Mode Is Coasting, Not Pushing
On a run, the easy session's failure mode is going too hard. On a bike it is the opposite, and it is much easier to miss.
You can stop pedalling on a bike. You cannot stop running on a run. Descents, junctions, traffic lights, group riding, a long shallow downhill you barely notice — a two-hour ride can contain twenty-five minutes where you are not producing any power at all. The clock says two hours. Your aerobic system saw ninety-five minutes.
Pedal continuously. That is the single instruction that separates a training ride from a bike ride. On descents, keep light pressure on the pedals rather than freewheeling. Pick routes that let you ride steadily — rolling terrain and quiet roads beat a technical descent or a town centre. If you ride indoors, this problem disappears entirely, which is one of the honest arguments for a trainer.
The other failure mode is the reverse and it hides in the same place: hills. On a run, a hill slows you down and the effort stays roughly honest. On a bike, a hill in the wrong gear pushes you to threshold whether you meant it or not. Change gear early, spin, and let the hill be slow.
What "Easy" Feels Like on a Bike
Breathing: relaxed, conversational. You could hold a full sentence to the person beside you.
Cadence: 85 to 95 revolutions per minute. This matters more than it does on a run, because cadence is how you choose which system does the work. The same speed at 60 rpm is a muscular effort that fatigues the legs; at 90 rpm it is a cardiovascular effort that trains the engine. Low cadence at easy heart rate is a strength session pretending to be an aerobic one. Spin.
Effort: RPE 3. You are aware of riding, not working.
After the ride: better than when you started, exactly as with an easy run. If a two-hour ride leaves your legs heavy the next day, it was not easy — check your cadence first and your heart rate second.
One Effort, A Very Wide Range of Durations
The aerobic ride spans 30 minutes to four hours. Nothing about the effort changes across that span. What changes is what the duration unlocks — and the top of that span sits higher than the run's, deliberately.
30 to 45 minutes. Recovery riding. Blood flow without stress. The classic session for the day after something hard, and better than an easy run for that job because it adds no impact at all.
45 to 75 minutes. The everyday ride. Most of the bike volume in most weeks.
75 to 120 minutes. Extended aerobic work — the band where the ride starts doing something a run of the same length costs too much to do weekly.
120 minutes and beyond. The long ride. Past two hours the session shifts: fat oxidation increases its share, glycogen stores draw down meaningfully, and you start practising the thing endurance is actually made of — staying aerobic while depleted. This is the bike's long effort, and it counts as one.
That floor is 120 minutes on a bike where it is 90 on foot, and the number is not arbitrary. A ride costs roughly three quarters of what a run of the same length costs, because there is no impact and no eccentric damage in it. So it takes about a third longer on a bike to arrive at the same place. Two hours riding is ninety minutes running.
Why the ceiling is four hours rather than six. Cyclists ride longer than this, and for a cyclist that is correct — their event demands it. Ours is a training system, not a cycling calendar: past four hours a ride is buying event-specific durability for an event you may not be doing, and it is spending a whole day to do it. Four hours is also the whole of what the morning's time dial can state, which makes it the one session that fills a maximal day and leaves room for nothing beside it. That is the honest reading of a ride this long: not a session with companions, but the day itself.
What Not to Add
The aerobic ride's value depends on it staying aerobic. What does not belong: sitting in a fast group and calling it easy, grinding a big gear at low cadence, chasing segments, or treating the last twenty minutes home as a race because you are nearly there.
What does belong, occasionally, is a progression finish — the last stretch lifted from easy toward threshold. It has its own logic and its own place in the week, and it turns this session into a different one with a different cost. Prescribed, not improvised.
Practical Guidelines
- Duration: 30 to 240 minutes. Most rides sit at 45 to 75; the long ride is the same effort held past 120.
- Intensity: 62 to 76% of maximum heart rate. RPE 3. Conversational.
- Cadence: 85 to 95 rpm. If you cannot hold it, you are in too big a gear.
- Pedal continuously. Freewheeling is the difference between the duration you rode and the duration you trained.
- Indoors counts. A trainer removes coasting, traffic and descents, which makes it the more accurate version of this session, not the lesser one.
- Any bike. Road, gravel, hybrid, trainer. The engine cannot tell.
