Easy swimming until you are warm. Ten seconds of everything you have. Easy swimming until you feel fresh, then go again. That is the whole session.

Every other swim on the plan trains the aerobic system. This one does not. It exists because there is a part of you that easy volume, threshold and even VO2max work never reach — the part that only answers when the demand is genuinely maximal — and it quietly disappears if nothing ever asks for it.

In water, asking for it means the full body expressing itself at once.


What Ten Seconds Actually Trains

Recruitment, and how fast you can switch yourself on. Submaximal efforts leave your highest-threshold fast-twitch fibres alone, because those fibres are only recruited when the demand is genuinely maximal. Months of aerobic work without ever going all-out does not lose them, but the neural pathway to them gets slow and unpractised. What you build here is how much of yourself is available, and how quickly.

The whole body, together. A maximal swim is not an arms session. The catch, the rotation, the core holding the line, the kick — at full effort they either coordinate or the effort goes into the water instead of past it. This is the one session that asks every part of the stroke to fire at once, and it is why the founder calls speed the strength work of the endurance pillar rather than a faster version of swimming.

Elongation under real load. The body has to be long in the water, and at full effort a short body is immediately, obviously slow. Shoulders through complete range, lats lengthening on every reach, hips open — the same stimulus every swim asks for, asked for harder.

It ages well. Peak power declines faster than aerobic capacity does, and fastest in people who never use it. Ten seconds, once a week, is a very cheap insurance policy.


Why It Costs Almost Nothing

Ten seconds runs almost entirely on stored phosphocreatine — fuel already sitting in the muscle, available instantly, needing no oxygen and producing very little lactate. Full recovery restores most of it before the next effort.

So you finish barely out of breath, with a heart rate that never approached its ceiling. Metabolically, this session is close to free.

It is not free for the nervous system. That is where maximal recruitment is expensive, and it is why the efforts stay few and the recoveries stay long. Place it in the week as a hard session even though it will not feel like one while you are doing it.

And it costs the joints nothing whatsoever. Nothing lands. This is maximal force production with no ground reaction at all, which is a combination no other delivery of the speed rung offers.


The Honest Limit

Water yields. There is nothing rigid to push against, so a maximal swim cannot produce the peak forces a maximal effort on land produces, and it does not load tendons or fire the signal that drives bone adaptation. Impact tolerance is earned on land, and no amount of sprint swimming stands in for it.

That is a fact about impact, not a ranking. What this session builds is neuromuscular power expressed in water, at full effort, with the whole body — a real quality, trained properly, by the delivery that can do it without asking the joints for anything.

(The earlier VO2max Swim article said the swim version "won't develop run-specific neuromuscular power." That remains true and is not what this session claims. Run-specific power is specific to running; what was missing from the catalog was swimming's own speed rung, and this is it.)


How to Execute

Easy swimming until you are warm — twelve minutes. Relaxed, any stroke, building the last few minutes so the first maximal effort is not a cold one. Going hard cold is where injuries come from, and the warm-up is not a place to save time. No drills: technique focus belongs in a session with something left to spend on it.

Ten seconds, everything you have. Freestyle, from a float or a gentle push — not a racing dive and not a hard wall push-off, because neither is available in open water and the session must not need one. Long body, strong catch, everything firing. An effort measured in seconds: if you could have held it for a minute, it was not maximal.

Easy swimming until you feel fresh. Not a clock — a state. Around two minutes usually does it. Breathing back to normal, arms no longer heavy, genuinely ready to go again. An under-recovered sprint is a submaximal effort, which is the one thing this session must never be.

Repeat, four to eight times. Start at four. If the freshness stops coming back, the session is finished — there is nothing to gain from tired repetitions and the neural cost keeps rising.

Ten easy minutes to finish. Very easy swimming, any stroke.

Somewhere you can go hard safely. An empty lane, or open water you know, where a full-effort ten seconds will not put you into a wall, a boat or another swimmer. In a pool, start away from the wall rather than sprinting into one.


Where It Fits

Once a week at most, and the base and build parts of the year are where it earns the most. Treat it as a hard day for scheduling even though it will not feel hard, and keep it away from another quality session.

It is a good session for a week that is already carrying hard work on land, because what it adds is neural and what it does not add is impact.


Practical Guidelines

  • Structure: 12 minutes easy warm-up · 4 to 8 × 10 seconds maximal, easy swimming to full freshness between · 10 minutes easy cool-down.
  • Total: 30 to 40 minutes, depending on how many efforts the day holds.
  • Effort: all-out. RPE 10. No pace target, no heart-rate target, and nothing to manage about your breathing.
  • Recovery: until you feel fresh. Roughly two minutes; the feeling decides, not the clock.
  • Duration, never distance. Ten seconds is ten seconds in any venue, which is the point.
  • Stroke: Freestyle. Body long.
  • Frequency: once a week, base and build. Not in taper or race weeks.
  • Stop early rather than late. Four good efforts beat eight with four tired ones in them.
